White bread is out. The good stuff tastes better anyway.

Bread isn't the enemy. White bread just isn't doing you any favours. Here's the ladder from fluffy toast to the healthiest bread on the shelf, how to spot fake "wholegrain", and how to eat it so it doesn't run your blood sugar.

The short version

Best
Dark rye and wholegrain bread with visible whole kernels, real sourdough rye.
OK
Wholemeal bread, wholegrain rolls, wholegrain crispbread.
Never
White toast, white rolls, bagels, brioche, sweet buns, "brown" bread that's just coloured white.
When
With a meal, after the protein and vegetables. One or two slices.
Our take
Climb the ladder one rung at a time. In three weeks, white bread tastes like packing foam.

The one rule: bread is the side, not the meal

Bread goes with protein and vegetables, never alone. A slice of rye with eggs and tomatoes is a meal. Three slices of toast with jam is dessert pretending to be breakfast. And like everything else in your plan, bread belongs inside your eating window, at a meal. No bread rolls as a snack at 4 pm.

What white bread does to your body

White flour is wheat with the bran and the germ milled off. That's where most of the fibre lives. What's left is mainly starch, which your gut turns into sugar fast.

The glycaemic index (GI) measures how fast a food raises your blood sugar, with pure glucose at 100. In the big international GI tables, white wheat bread scores 75. Breads made with whole kernels and specialty grains score 53.1 Same slice, much gentler curve.

Here's the honest part. White bread isn't poison. A large review of 45 studies found little link between refined grains and disease on their own. But the same review found that every 90 g of whole grain a day (about three servings, for example two slices of wholegrain bread and a bowl of oats) went with roughly 19% less heart disease and 17% lower risk of dying early.2 Another review of 185 studies and 58 trials, partly funded by the WHO, found similar results for fibre and whole grains, with the biggest benefit at 25 to 29 g of fibre a day.3 These are observational studies, so they show a link, not proof. Still, the pattern is consistent.

So the problem with white bread is the space it takes. Every white roll is a slot that could have gone to the good stuff.

Order matters

In a small study, 11 people with type 2 diabetes ate the same meal on two days: chicken, salad and broccoli, plus ciabatta bread and orange juice. When they ate the protein and vegetables first and the bread 15 minutes later, their blood sugar an hour after eating was about 37% lower than when they started with the bread.4 Small study, people with diabetes, but it's free to try. Protein and vegetables first, bread last.

Rye has a small bonus. In a Swedish trial with 16 people per part, rye bread breakfasts left people less hungry before lunch than the same calories of wheat bread.5 Small, short, but it matches what most rye eaters will tell you.

The three-week step-down

  1. Week 1: half and half. Make every sandwich with one white slice and one wholegrain slice. Swap the white breakfast roll for a wholegrain one.
  2. Week 2: wholegrain only. No more white bread in the house. Wholemeal or wholegrain, toasted if you like it softer. One or two slices per meal.
  3. Week 3: go dark. Move to rye with whole kernels or a proper wholegrain sourdough. Top it with protein: eggs, cottage cheese, smoked fish, hummus.
  4. From then on: bread last. Protein and vegetables first, the slice at the end. If you're full before you get to it, even better.

"Sourdough is a blood-sugar miracle." A 2026 systematic review of 27 human studies found the evidence that sourdough beats yeast bread for blood sugar is neither sufficient nor convincing.6 Rye and wholegrain sourdough are on our ladder because they're rye and wholegrain, and because they taste great. A white sourdough is still a white bread.

"Dark bread is wholegrain." Not necessarily. A dark loaf can be mostly white flour coloured with malt.7 Colour is a costume. Read the ingredients.

"Multigrain means wholegrain." In Germany, "Mehrkorn" only means flour from at least three types of grain, and says nothing about whole grain.7 Three kinds of white flour is still white flour.

How to read a bread label

Eat, forget

Eat

  • Rye with whole kernels, pumpernickel
  • Vollkornbrot, wholegrain sourdough
  • Wholegrain rolls and wraps
  • Wholegrain crispbread, one or two
  • Toppings with protein: eggs, cottage cheese, hummus, smoked fish, cheese
  • Avocado, tomato, cucumber, radishes on top

Forget it

  • White toast, white rolls, baguette, bagels
  • Brioche, milk bread, sweet buns
  • Kaya toast, jam toast, chocolate spread
  • "Brown" bread with colour but no whole grain
  • The bread basket before the meal arrives
  • Bread as a snack on its own

Eat it where you live

Singapore and Southeast Asia

  • Look for the Healthier Choice Symbol that says "Higher in Wholegrains". For bread, it means at least 25% whole grains.8 That's a start, not a finish: 75% can still be white flour.
  • HPB's tips: the wholegrain ingredient should ideally be first or second on the list, and a brown colour can come from added molasses or caramel.8
  • Kopitiam breakfast: soft-boiled eggs, yes. Kaya toast, Rebel Day only.
  • Roti prata, mantou and pau are white flour too.

Austria, Germany, Switzerland

  • Germany: "Vollkorn" bread should be at least 90% whole grain, according to the official bread guidelines.7 Those guidelines aren't law, but the consumer watchdog Lebensmittelklarheit called a "Vollkorn" roll with only 33% whole grain misleading.9
  • Austria: the Lebensmittelbuch allows at most 10% other flours in Vollkornbrot. "Mehrkornbrot" means at least three grains, and the extra grains can be as little as 5% in total.10 A loaf that says "Natursauer" may only be soured with natural sourdough, with no added acids.10
  • Switzerland: we didn't find one clear rule to quote, so do what works everywhere: Vollkornmehl first on the ingredient list.
  • Skip the Semmel, Kaisersemmel, Brezel and Toastbrot. Your bakery's Vollkornweckerl is right next to them.

Can't give up white bread?

Still a no: sweet breads and buns, the bread basket before the meal, and bread as a snack between meals.

Allergies and intolerances

Sourdough wheat, rye and spelt bread still contain gluten. Long fermentation doesn't make them safe for coeliac disease.

Talk to your doctor first if you…

  • have coeliac disease or a wheat allergy: read our gluten-free guide and follow your doctor's plan, not a bread ladder
  • have diabetes and take insulin or other blood-sugar-lowering medication: changing your bread changes your carbs
  • have IBS and follow a low FODMAP plan: wheat and rye can be triggers, so swap with your dietitian

How bread fits into your plan

Your meals come with bread where it makes sense, and it's always the dark stuff from the top of the ladder, after the protein. If your Healthen me answers put you on a low-carb track, bread shrinks to one slice or disappears, and if you're gluten-free, it swaps itself out.

On Rebel Day, have the warm Semmel or the kaya toast. Tomorrow the kitchen is closed anyway.
